As someone with a long history of shoulder injuries from my rugby days, thoracic mobility has been a struggle for me all of my adult life. And I have noticed that I am not alone in this struggle. Originally, I thought about writing a thoracic mobility routine for our new longevity series helping athletes over 40 but I think this is going to be an area that will help a lot of our athletes.
The Struggle
If you’ve ever struggled to keep an upright chest in a front squat, lock out a heavy overhead lift, or maintain good posture during gymnastics movements, there’s a good chance thoracic mobility is the limiting factor.
Thoracic mobility — the ability of your mid-back (T-spine) to move efficiently — is one of the most overlooked components of CrossFit performance. Yet it plays a critical role in strength, safety, and movement efficiency across nearly every lift and skill we perform in the gym.
Let’s break down why it matters, how to test it, and what you can do to improve it.
What Is the Thoracic Spine?
Your thoracic spine is the middle portion of your back, made up of 12 vertebrae that connect to your rib cage. Unlike your lower back (lumbar spine), which is built more for stability, the thoracic spine is designed for rotation, extension, and controlled flexion.
In simple terms: it’s meant to move — and when it doesn’t, other joints are forced to compensate.
Why Thoracic Mobility Matters in CrossFit
1. Safer Overhead Positions
Movements like:
- Snatches
- Overhead squats
- Jerks
- Handstand work
…all require you to get your arms overhead without excessively arching your lower back.
Limited T-spine extension forces athletes to compensate through the lumbar spine or shoulders — increasing injury risk and reducing force transfer.
2. Stronger Front Rack & Squats
Poor thoracic mobility often shows up as:
- Dropping elbows in front squats
- Collapsing chest in cleans
- Forward torso lean in squats
When your mid-back can’t extend, you lose your upright posture — which limits strength and efficiency.
3. Better Breathing & Engine Work
Your rib cage attaches directly to your thoracic spine. Limited mobility can restrict breathing mechanics, impacting:
- Aerobic capacity
- Bracing under load
- Recovery between efforts
Better T-spine movement = better oxygen exchange.
4. Shoulder Health
If your thoracic spine doesn’t move well, your shoulders must do extra work. Over time, this can contribute to:
- Impingement
- Rotator cuff irritation
- Overuse injuries
Improving T-spine mobility often relieves chronic shoulder tightness.
How to Test Your Thoracic Mobility
Here are two simple self-assessments you can try at home or in the gym.
Test 1: Wall Overhead Test
How to do it:
- Stand with your back against a wall.
- Keep your glutes, upper back, and head touching the wall.
- Brace your core (don’t arch your lower back).
- Raise both arms overhead.
What to look for:
- Can your wrists touch the wall without your lower back arching?
- Do your ribs flare up?
If not: Limited thoracic extension is likely present.
Test 2: Quadruped Rotation Test
How to do it:
- Get on all fours.
- Place one hand behind your head.
- Rotate your elbow toward the ceiling.
- Then rotate it down toward the opposite arm.
What to look for:
- Can you rotate freely without shifting hips?
- Is one side tighter?
Limited rotation = restricted T-spine mobility.
A Simple Daily Thoracic Mobility Routine (5–8 Minutes)
This routine can be done before class, after workouts, or on rest days.
1. Foam Roller Thoracic Extensions
1–2 minutes
- Place foam roller across mid-back.
- Support your head.
- Gently extend over the roller.
- Breathe deeply.
Goal: Improve extension for overhead lifts.
2. Quadruped T-Spine Rotations
10 reps each side
- Hand behind head.
- Rotate elbow up and down slowly.
- Keep hips still.
Goal: Improve rotational capacity.
3. Thread the Needle
10 reps each side
- From all fours, reach one arm under your body.
- Rotate and reach as far as possible.
- Follow your hand with your eyes.
Goal: Open posterior shoulder + mid-back.
4. Wall Slides
10 slow reps
- Back against wall.
- Elbows + wrists on wall.
- Slide arms overhead without arching.
Goal: Train overhead positioning with core control.
5. PVC Pass-Throughs
15 reps
- Wide grip on PVC.
- Move arms overhead and behind.
- Keep ribs down.
Goal: Combine shoulder + T-spine mobility.
Programming Tip: Pair Mobility With Lifts
For best results, perform T-spine mobility before:
- Olympic lifting days
- Overhead squat work
- Gymnastics pressing
- Front squat sessions
You’ll see immediate improvements in positioning.
The Bottom Line
Thoracic mobility isn’t just about moving better — it’s about lifting safer, breathing better, and unlocking strength you already have.
If your overhead position feels blocked, your front rack collapses, or your shoulders are always tight, don’t just stretch your shoulders — address the source.
A few minutes of focused thoracic work each day can dramatically improve:
- Overhead stability
- Squat mechanics
- Shoulder health
- Breathing efficiency
- Overall performance
